Ankle weights have survived every fitness era since the 1980s, and at this point they might be the cockroaches of gym equipment โ impossible to kill, everywhere you look, and not doing particularly useful work. Walk through any gym floor, open any fitness account on social media, and someone is strapped up doing donkey kicks and fire hydrants with a velcro cuff around each ankle, convinced they are sculpting their glutes into something architectural. They are not. Or at least, not nearly as efficiently as they think.
This is not about dunking on the people doing it. The logic is intuitive: add resistance to your ankle, move your leg, glute gets stronger. Sounds right. The problem is that biomechanics does not care about what sounds right. It cares about moment arms, load placement, and where tension actually lives in the muscle โ and on all three counts, ankle weights have a fundamental design flaw that limits how much work your glutes can actually do.
The Moment Arm Problem (And Why It Actually Matters)
Here is the core issue. When you strap weight to your ankle and perform, say, a donkey kick, the resistance is applied at the very end of your leg โ as far from your hip joint as possible. That sounds like it would increase the load on the glute, and in terms of torque at the hip, it does marginally increase demand. But moment arms work both ways. The further the load from the joint, the more the movement is dominated by the muscles that control the lever closer to the load โ in this case, the hamstrings and the muscles around the knee, not the glutes themselves.
Your glutes are hip extensors. Their job is to produce force at the hip joint. When you add load at the ankle and ask your hip to extend, the system is pulling through a long, somewhat inefficient lever, and the load stays light enough (most ankle weights are 1โ5 lbs) that the mechanical stress on the glute is genuinely modest. Meanwhile, the hamstrings, which cross both the hip and the knee, are working hard to maintain the knee position through the movement.

The gluteus maximus is the largest muscle in the human body and responds best to load โ specifically, progressive overload at the hip through a full range of motion. Ankle weights deliver neither sufficient load nor optimal joint mechanics to drive meaningful hypertrophy in this muscle.
This is not theoretical grumbling. It is why exercise scientists consistently observe that hip thrust variations with moderate to heavy loading produce substantially more glute EMG activation than ankle-weight kickbacks โ despite kickbacks looking more "targeted." Looking targeted and being targeted are very different things, which is also true of many political speeches but that is not what this website covers.
Where Ankle Weights Are Actually Useful
To be fair โ and fairness is something we practice here even when the truth is inconvenient โ ankle weights are not entirely useless. They are just miscast in the role of glute builders.
Where they legitimately earn their keep:
- Glute medius accessory work at low load. Side-lying hip abductions with ankle weights can add a small dose of additional tension to lateral glute work without requiring equipment. Not impressive, but not zero.
- Rehabilitation contexts. In early-stage rehab, where the goal is neuromuscular re-education rather than hypertrophy, extremely light loads can be appropriate. Physical therapists use them for a reason.
- Walking and daily movement. Wearing ankle weights during walks adds resistance to hip flexion and extension cycles. Research on this is mixed, but it can contribute modest caloric output and is low-impact enough to not cause harm in healthy individuals.
So ankle weights are a rehab tool and a walking accessory being cosplayed as a serious resistance training implement. That is the honest summary.

If you love donkey kicks as a movement โ and honestly, they are not a bad exercise pattern โ the answer is not to abandon them. It is to load them better.
Cable kickbacks with a proper ankle attachment change the equation completely. The cable provides constant tension throughout the range of motion and allows you to load the movement at 10, 20, 30+ lbs while controlling exactly where in the arc the tension peaks. You can adjust the cable height to shift where peak tension falls in the hip extension range, which is something a fixed velcro weight cannot do. Resistance band kickbacks are a middle ground. Bands have an ascending resistance curve โ they get harder as you extend โ which actually aligns reasonably well with the glute's force-production capacity at end-range hip extension. Not as good as cables, genuinely better than ankle weights.
But the honest truth? Neither kickbacks nor any other isolation movement should be your primary glute builder. Hip thrusts, Romanian deadlifts, Bulgarian split squats, and squats provide mechanical tension at loads that ankle weights cannot approach and never will. Isolation work is the dessert, not the meal.
Pro tip
If you want to use ankle-weight style movements as a finisher or pump work at the end of a session, cable kickbacks at moderate weight for higher reps (15โ25) will outperform ankle weights every single time. The muscle does not know where the resistance came from. It only knows tension and time under it.
The Social Media Feedback Loop
It is worth acknowledging why ankle weights are this persistent. The moves look elegant on camera. A controlled fire hydrant in matching set is visually appealing in a way that a grinding set of Romanian deadlifts โ where someone is sweating through their shirt at rep 8 of 10 โ simply is not. Content creation has its own gravity, and it pulls toward aesthetic over effectiveness.
This creates a feedback loop: influencers post ankle weight content because it photographs well, followers buy ankle weights because influencers use them, ankle weight use becomes normalized, and the cycle continues irrespective of whether anyone's glutes are growing. The glutes are not consulted in this process.

So Should You Throw Them Away?
You do not have to throw them away. You can keep them for walks, for early rehab, for side-lying abductions if you have nothing else available. Just stop expecting them to build your glutes. That is not a reasonable job description for a 3-lb velcro cuff.
The glute is a large, powerful, high-threshold muscle. It responds to load, mechanical tension, and progressive overload across a meaningful range of hip motion. It does not respond meaningfully to the weight of a full water bottle strapped to your ankle. It is politely unbothered.
If your glute training has been heavy on ankle weight kickbacks and light on hip thrusts, split squats, and RDLs, you now know why progress has been slow. The movement pattern was fine. The stimulus was not. Fix the stimulus, keep the legwarmers aesthetic if you must, but load the hip like you mean it.
Your glutes will notice the difference immediately. The velcro cuff will not.
