"Turn your toes out" is the most repeated, least explained cue in all of lower body training. Your trainer said it. The guy next to you in the squat rack says it to himself under his breath. Someone's YouTube video said it while overlaying a skeleton graphic. And now you're standing there, toes pointed at ten and two, wondering why your glutes still aren't growing.
Here's the thing: hip external rotation is genuinely important for glute development. It's just that the cue is a shortcut that skips over the actual mechanism โ and half the people using it are doing it wrong, doing too much of it, or using it to compensate for something their hip anatomy straight-up won't allow.
Let's fix that.
What Hip External Rotation Actually Is
Your hip joint is a ball-and-socket. The ball (femoral head) sits in the socket (acetabulum), and it can rotate in multiple directions. When you externally rotate, you're spinning the femur outward โ away from the midline of your body. When you internally rotate, it spins inward.
The muscles responsible for external rotation include your deep six rotators (piriformis, obturator internus and externus, gemellus superior and inferior, quadratus femoris) and, critically, the gluteus maximus itself. The glute max is one of the most powerful external rotators of the hip, which is part of why these two things โ glute activation and external rotation โ get conflated.

The gluteus maximus has a dual role: hip extension and external rotation. This is why hip external rotation often shows up in glute-dominant movements โ but it's the extension that drives mass, not the rotation. Rotation is a means to an end, not the end itself.
The gluteus medius and minimus also contribute to external rotation, especially in certain hip positions. So when researchers talk about "hip external rotation increasing glute activation," they're describing a real phenomenon โ but the relationship is conditional. It depends on joint angle, load, and whether you're actually using the right muscles to create that rotation versus just pointing your feet funny.
Why Foot Position Is Not the Same as Hip Rotation
This is where most people get lost.
Pointing your toes out moves your foot. It does not necessarily rotate your femur. You can have your feet turned out 45 degrees while your femur is entirely neutral โ because ankle pronation, tibial rotation, and compensatory movement can absorb that demand before it ever reaches your hip.
True hip external rotation comes from the hip itself. When you cue it correctly โ "screw your feet into the floor," "spread the floor apart," "push your knees out" โ you're generating rotational torque at the joint, not just redirecting your foot.

The practical difference: if you use foot position as your primary rotation cue and your hip mobility can't support it, you'll get rotation โ just in your knee and ankle instead of your hip. That's how people blow up their knees doing goblet squats with a "wide, toes-out stance" while their femur tracks completely neutral and their tibia takes all the torque.
How This Applies to the Big Glute Exercises
Squats
In a squat, moderate external rotation is both expected and useful. When your hips flex deeply, your pelvis may posteriorly tilt slightly, and external rotation helps maintain femoral clearance so you can access more hip flexion depth without impingement. More depth (when available) generally means more glute stretch and more muscle activation at the bottom.
The sweet spot for most people is somewhere between 20โ45 degrees of toe-out, combined with active "spread the floor" torque. This creates the external rotation at the hip rather than the foot. If you're squatting with toes at 60 degrees just to reach depth, that's anatomy compensation โ work on hip mobility, not foot angle.
Hip Thrusts
This one is counterintuitive. In a hip thrust, your hip is moving into extension โ and at the top of the movement, excess external rotation can actually shift load away from the glute max and into the deep rotators. Research suggests a more neutral foot position, with active posterior pelvic tilt and a squeeze at lockout, tends to produce stronger glute max activation than a heavily externally rotated stance.
So if you've been hip thrusting with your toes pointed way out because "glutes," you may be leaving activation on the table while your piriformis has the time of its life.
Romanian Deadlifts
The RDL is primarily a hip hinge with the hip moving into flexion and extension along a relatively neutral rotational axis. Heavy external rotation here isn't really the point โ a hip-width, roughly neutral foot stance lets the hamstrings and glute max share the hinge load efficiently. Cranking your toes out in an RDL mostly just changes your hamstring fiber recruitment and can create knee torque under load. Not the move.
Lateral Movements (Band Walks, Hip Abduction)
This is where external rotation earns its keep most clearly. The glute medius is a primary hip abductor and also assists in external rotation, particularly when the hip is in a neutral or slightly flexed position. In lateral band walks, maintaining external rotation actively during the step keeps the glute medius loaded through more of the range. Drop into internal rotation and the TFL (tensor fasciae latae) takes over โ you're basically doing TFL band walks, which is a different and considerably less impressive exercise.
The Anatomy Variable Nobody Wants to Hear About
Hip socket depth, femoral neck angle, and acetabular orientation are all genetically determined. Some people can externally rotate 60 degrees at the hip. Some people hit 20 degrees before bone contacts bone. Neither is wrong. Neither is fixable with mobility work beyond what soft tissue restrictions allow.
Heads up
If you feel a sharp pinch in the front of your hip (groin area) when trying to externally rotate or squat wide, that is likely bony impingement โ not a mobility limitation. Stretching and forcing range past that point can damage labral tissue. Get it assessed before pushing through it.
This matters because "more external rotation = more glutes" is only true up to your anatomical limit. Beyond that, you're forcing your knee and ankle to compensate, and you're not getting any additional glute benefit โ just joint stress.

Stop guessing. Here's a simple approach:
- Stand with feet hip-width apart, parallel. Drop into a bodyweight squat. Note where you feel impingement or where your depth stops.
- Rotate feet out 15 degrees. Repeat. Did depth improve? Did hip discomfort decrease?
- Rotate out another 15 degrees. Repeat. Keep going until you find the angle where depth is maximized and discomfort is minimized.
- That angle is your starting point for bilateral work. It will differ from the internet's recommendation and from the person squatting next to you.
From there, add active torque โ "spread the floor" or "push knees out over pinky toe" โ to engage the external rotation musculature rather than just passively rotating the foot. The difference in glute engagement between passive foot position and active rotational torque is meaningful and consistent.
The Gear Angle: Footwear Matters More Than You Think
Heel elevation changes your effective hip mobility by altering ankle dorsiflexion demand. If you're fighting to maintain depth because your ankles won't dorsiflex enough, your body compensates by externally rotating more at the hip (or collapsing the arch). A heel-elevated shoe can resolve some of this upstream, letting your hip sit in a better rotational position without forcing it.

The Bottom Line
Hip external rotation is a real, important variable in glute training โ and it's also one of the most misunderstood cues in the gym. Pointing your toes out is not the same as rotating your hip. Your anatomy sets the ceiling. Active torque is what actually engages the tissue you're trying to train.
The fix is not a different cue. It's understanding what the cue is trying to accomplish, testing what your own hip actually allows, and then training that โ not someone else's Instagram squat stance.
Your glutes don't know what your feet are doing. They know tension, range of motion, and load. Give them those three things in positions your skeleton can actually support, and the rotation will take care of itself.
