Hip flexor dominance is one of those things that sounds like a physical therapist invented it to have job security, but the mechanism is real, well-documented, and relevant to basically anyone who sits for a living and then wonders why their glutes won't grow. If you've done every activation drill on the internet, changed your foot position, tried three different shoes, and your glutes still feel like they're dialed to "mildly inconvenienced" during a hip thrust โ this is probably your article.
What Hip Flexor Dominance Actually Means
"Dominance" here doesn't mean your hip flexors are unusually strong. It means they're overactive โ chronically shortened and neurologically switched on in situations where they should be quiet. And when your hip flexors are switched on, your glutes have a harder time switching on. This isn't a theory or a vibe. It's a real neuromuscular phenomenon called reciprocal inhibition.
Here's the short version: muscles on opposite sides of a joint are neurologically linked. When one contracts, the nervous system sends inhibitory signals to the opposing muscle group to prevent them from fighting each other. Flex your bicep hard and your tricep relaxes. That's the system working correctly.

This shows up in a few predictable patterns:
You feel squats and deadlifts more in your quads and lower back than your glutes. When glute recruitment is inhibited, synergist muscles โ quads, hamstrings, spinal erectors โ compensate. You're still moving the weight. You're just not routing it through the muscles you came to train.
Your hip thrusts feel fine during the set but you can't feel your glutes afterward. Feeling a muscle work isn't the same as it actually dominating the movement. Research on acute stretching suggests the effects on muscle extensibility are real but relatively short-lived, and more importantly, static stretching alone doesn't retrain the neural recruitment pattern.
What actually moves the needle is a combination of:
1. Lengthened-Position Hip Flexor Loading
Eccentric and isometric work in the stretched position helps signal to the nervous system that the hip flexor doesn't need to stay guarded. Exercises like the couch stretch with active posterior pelvic tilt, the half-kneeling hip flexor lift-off, or simply holding the bottom position of a lunge while actively squeezing the rear glute teach the hip flexor to tolerate length โ and teach the glute to fire in that same position.
2. Pre-Training Neural Priming
Before your glute session, spend 5โ8 minutes on hip flexor work that is active, not passive. That means:
- 90/90 hip flexor stretch with active reach โ you're not melting into it, you're controlling it
- Half-kneeling anti-rotation holds โ forces the psoas to work in stabilization, not flexion
- Standing hip extension holds against a wall โ actively squeezing the glute at end range of hip extension, which is exactly the range your hip flexors are fighting you for

3. Don't Skip the Cue
When reciprocal inhibition is at play, active cueing matters more. It's not a perfect workaround โ the underlying issue still needs addressing โ but it keeps your sets from being wasted.

Try this before your next hip thrust session: spend 3 minutes in a half-kneeling position on each side, actively squeezing the rear glute and reaching your arm overhead on the same side. This opens the hip flexor, activates the glute, and challenges lateral stability โ all at once. It takes less time than scrolling Instagram between sets.
Programming Implications
If hip flexor dominance is actively inhibiting your glutes, certain programming choices make it worse:
Starting with squats โ a knee-dominant pattern where quads and hip flexors both contribute heavily โ will further fatigue and prime the wrong muscles before you ever get to hip-dominant work. Flip the order. Lead with hip hinge or hip thrust variations when your nervous system is fresh and your glute recruitment is highest.
High-rep, low-load activation work before addressing the root cause is feel-good theater. Clamshells are not going to out-recruit a chronically tight psoas. Not without addressing the tone issue first.
Unilateral training is particularly valuable here, because it forces the nervous system to manage each side independently. You can't hide behind bilateral compensation. Single-leg hip thrusts, deficit reverse lunges, and step-ups all require the working glute to fire without the non-working side bailing it out โ and the rear leg's hip flexor is in a stretched position that you can actively work against.

What to Actually Do This Week
You don't need a complete program overhaul. You need one focused change per session until the pattern shifts:
- Before every glute session: 5 minutes of active hip flexor work on each side โ not passive, active.
- Reorder your workout: hip-dominant exercises first, quad-dominant later.
- Add a voluntary posterior tilt cue to every hip thrust and split squat you do. Top of every rep โ deliberate squeeze, full extension.
- Track how your glutes feel during the set, not just whether you're sore the next day. Soreness is a bad proxy for glute activation. The feel during the set is more informative.
If you want to accelerate the process, a foam roller or massage ball on the hip flexors pre-training can reduce some of the tone before you even start the active work. It's not magic, but it's a useful tool in the sequence.
