Glute Training and Hip Hinge Depth: How Low Should You Actually Go?

Most people either go too shallow or collapse at the bottom of every hip hinge. Here's what the science says about optimal depth for glute loading โ€” and why 'as deep as possible' is not the answer.

"All the way down" is gym advice that sounds definitive until you realize it applies equally well to a squat, a Romanian deadlift, a deadlift, and someone's first day on a zip line. Depth is context-dependent. And nowhere is that more true โ€” or more frequently gotten wrong โ€” than the hip hinge.

The hip hinge is the foundational movement pattern underneath your RDLs, conventional deadlifts, good mornings, and kettlebell swings. Most people know they should be doing it. Fewer people know how deep they should actually go. And almost nobody has a good answer for why one depth might be better than another for glute development specifically.

What the Hip Hinge Is Actually Doing to Your Glutes

Before we talk about depth, let's establish what's happening mechanically when you hinge. As you push your hips back and allow your torso to incline forward, you're doing two things simultaneously: lengthening the hamstrings under load and pulling the glutes into a stretched position. Both of these are productive. Both also have a ceiling.

The glutes are hip extensors. They produce force by shortening โ€” pulling the femur back toward the midline to extend the hip. For them to do that effectively, they need to be under stretch first. This is the stretch-shortening cycle at work, and it's the reason loaded stretching is so useful for hypertrophy: muscles that are trained at longer lengths tend to produce more mechanical tension, which is one of the primary drivers of muscle growth.

Good to know

Research consistently shows that training muscles through a full, or near-full, range of motion produces greater hypertrophic outcomes than partial range training โ€” particularly when that full range includes a meaningful stretch position. The hip hinge is one of the better exercises for achieving a loaded glute stretch, which is exactly why depth matters.

So depth does matter. Just not in the way most people think.

The Problem with "As Low As Possible"

Here's where gym common sense runs headfirst into physics. Most people assume that a deeper hip hinge means more glute stretch, which means more glute growth. The logic sounds right, but it breaks down somewhere around the point where your lower back starts rounding like a croissant.

When the lumbar spine goes into flexion during a hinge โ€” which almost always happens when someone chases depth beyond what their hamstring flexibility actually allows โ€” two bad things occur:

First, the load shifts off the posterior chain and onto the spinal erectors and passive structures of the low back. Your glutes and hamstrings aren't doing more work; they've essentially handed the job to tissues that were not designed to be primary movers under load.

Second, your pelvis posteriorly tilts โ€” the infamous "butt wink" that everyone argues about in squat threads, but which is equally relevant here. When the pelvis tilts under load, the glute fibers change their mechanical relationship to the femur and the force they can produce drops off.

The result: you went deeper, felt a bigger stretch, maybe even got some lower back soreness afterward that you misread as progress, and your glutes were actually less loaded at the bottom than they would have been at a shallower, controlled hinge.

So Where Is the Right Depth?

The answer is annoyingly individual โ€” but not arbitrarily so. There are clear landmarks.

The pelvic neutral threshold is the critical line. You want to hinge as deep as you can while keeping your pelvis in a neutral or very slightly anteriorly tilted position. The moment your pelvis starts to posteriorly tuck or your lumbar spine rounds, you've exceeded your functional hinge depth for glute-focused loading.

For most people with average hamstring flexibility, this lands somewhere between the mid-shin and just below the knee on an RDL with moderate load. Not the floor. Not your shoelaces. Somewhere in the range of "your torso is roughly parallel to the floor, maybe slightly below."

For people with excellent hamstring flexibility and strong lumbopelvic control โ€” typically people who've been training the pattern for years โ€” true floor-touching RDLs are achievable without losing neutral. Those people exist. They are not the majority.

How to Find Your Depth

Put a barbell or dumbbells in your hands, hinge back, and have someone watch your lower back โ€” or film yourself from the side. The point where your lumbar curve starts to flatten and reverse is your current depth limit. Train to that point consistently. Over time, as hamstring flexibility improves and lumbopelvic stability increases, that threshold will move.

This is progressive overload applied to range of motion, and it's one of the most underrated forms of long-term programming.

If you don't have a training partner or can't film yourself, use a wooden dowel or PVC pipe held against your back. It should maintain three points of contact โ€” back of head, mid-back, and sacrum โ€” throughout the hinge. The moment one of those points loses contact, you've found your limit.

Does Exercise Choice Change the Calculus?

Yes, significantly. Not all hip hinges are created equal when it comes to depth and glute loading.

Romanian deadlifts โ€” the classic โ€” give you the most control over depth because you're controlling the movement the entire time and can stop exactly where you want. This makes them the best teaching tool for finding your threshold.

Conventional deadlifts start from the floor, which means depth is fixed. The floor is the floor. Your job is to maintain neutral spine getting there, and whether that's achievable depends heavily on your proportions and mobility.

Kettlebell swings are a hinge, but the dynamic loading and short stretch duration make them a different stimulus. The glute stretch here is real but brief โ€” more of a power-endurance tool than a hypertrophy-focused stretch.

Good mornings are a hip hinge with the load on your back, which changes the moment arm dramatically. Going too deep here carries meaningful spinal risk and doesn't earn you meaningfully more glute loading to justify it. Treat these as a moderate-depth exercise.

Cable pull-throughs are criminally underused for this exact discussion. Because the cable pulls from the front, it creates a consistent horizontal load throughout the movement that keeps the hamstrings and glutes tensioned at a shorter range of motion than you'd expect. You get a quality glute stretch without needing to go anywhere near the floor.

The Hamstring Flexibility Elephant in the Room

We can't talk about hinge depth without acknowledging that hamstring flexibility is the gating factor for most people, and it changes slowly. Stretching your hamstrings passively (lying flat, pulling your leg toward you) has limited transfer to the loaded hinge position. What actually improves your functional hinge depth is:

  1. Loaded stretching โ€” RDLs with slow eccentrics, deadlifts with controlled descent. Training the hamstrings under load at long lengths gradually increases their tolerance for that position.
  2. Hip flexor work โ€” counterintuitively, tight hip flexors can restrict how far your pelvis can anteriorly tilt, which limits how deep you can hinge without the lumbar flexing. Addressing anterior hip stiffness often improves hinge depth more than hamstring stretching does.
  3. Time โ€” this one's not exciting, but soft tissue adaptations take months, not weeks. Patience is a training variable.

If improving your hinge depth is a priority, a resistance band hanging from a power rack makes a surprisingly good tool for loaded hamstring stretching between sets.

What This Looks Like in Practice

Stop optimizing for depth as a vanity metric. Start optimizing for the quality of the stretch and the control you have through the entire range. Two RDLs paused at mid-shin with a neutral spine and genuine glute tension at the bottom will do more work than five reps chased to the floor with a rounded back and a prayer.

Set your depth based on where you can maintain neutral โ€” not where the person next to you is going, not where the YouTube tutorial ended, not where you think the floor is demanding you go. Train that range consistently, load it progressively, and work on the upstream mobility restrictions that are capping it.

Your glutes don't care how close the bar got to the ground. They care about tension, range, and mechanical demand. Give them those things within the range you can actually control, and they will grow. Chase depth for its own sake, and you're not training your glutes harder โ€” you're just making your lower back do the last third of the job for free.

That's not a good trade. Your lower back didn't ask for that responsibility, and your glutes aren't getting the credit.
