Your hip thrusts are probably fine. Your glutes are probably not growing as fast as they could be. These two facts coexist peacefully in a lot of training programs, and the reason is almost always a variation nobody is talking about enough: unilateral foot elevation.
Not foot elevation in both feet โ that's just a regular elevated hip thrust and it has its own post. One foot. One plate. A 2-to-3-inch difference that changes the biomechanics of the movement enough to expose muscle tissue that the standard version was quietly leaving alone.
This is not a gimmick. This is anatomy being inconvenient.
Why Flat Bilateral Hip Thrusts Have a Blind Spot
The hip thrust is the best direct glute exercise available. This is not controversial. It trains the glute max at peak contraction, it loads hip extension under resistance, and it's accessible enough that even people with mobility issues can do it. We're not here to argue with Bret Contreras's life work.
But here's the problem with any bilateral movement: both sides share the load, and they share it in whatever ratio your nervous system decides. If one glute is slightly stronger, slightly more neurally connected, or simply more awake because you slept weird, it takes a larger cut of the work. The other side shows up, does some stuff, and quietly clocks out early.
You've probably noticed this asymmetry already โ one glute is rounder, fuller, more responsive. You might have even tried to fix it with single-leg hip thrusts. Which is correct. But unilateral foot elevation takes that concept further by manipulating pelvic position during the lift, not just the leg doing the work.

The glute max has three distinct fiber divisions โ upper, middle, and lower โ and they don't all activate equally across every hip extension pattern. Changing foot position, step height, or pelvic tilt during a thrust shifts which fiber region gets preferentially recruited. Unilateral foot elevation exploits this by creating a controlled pelvic tilt on the working side mid-movement.
What Happens When You Elevate One Foot
When both feet are flat on the floor during a hip thrust, the pelvis moves relatively symmetrically through the range of motion. The ilium rises bilaterally, the sacrum tips, and both glutes fire together to lock out extension.
Now elevate one foot on a plate. The elevated side drops into a slight lateral pelvic tilt โ the hip on that side is mechanically lower at the start, which means it has to travel further into extension to reach lockout. That greater range of motion on the elevated side means:
- More time under tension for the glute on the elevated side across each rep
- A longer eccentric phase as the hip descends further on the way down
- Increased glute medius demand to stabilize the pelvis laterally โ because the asymmetry creates a rotational challenge the glute med has to resist
The non-elevated side isn't doing nothing. It's actually working as a stabilizer rather than a primary mover, which paradoxically makes it more neurally demanding for the elevated side, because your CNS has to clearly differentiate which glute is responsible for extension versus which one is bracing.

How to Actually Set This Up
The setup is straightforward enough that there's no excuse not to try it, and specific enough that botching it defeats the purpose.
Foot Position and Elevation Height
Use a weight plate โ a 45lb plate is around 1.1 inches, two stacked plates get you to roughly 2.2 inches. A low step or a yoga block in the 2-to-3-inch range works well. You're not trying to create a dramatic elevation; you're creating a meaningful but controlled pelvic asymmetry. Going too high introduces lumbar compensation and turns the whole thing into a hip flexor stretch instead of a glute builder.
The elevated foot goes heel-on, toes relaxed. Same rule as a regular hip thrust โ the heel is your pressure point. Don't let the elevated foot get lazy and push through the toe, or you'll recruit calf and proximal hamstring instead of loading the hip.
The non-elevated foot stays flat on the floor, slightly closer to your body than its usual position. This compensates for the asymmetry and keeps the working knee tracking reasonably well.
Bench Height and Back Position
This doesn't change from standard hip thrust setup. Upper back across the bench, scapulae just over the edge, chin tucked slightly. What does change is that you'll feel a slight lateral shift in your torso at the top position โ that's normal. Don't fight it by overcorrecting your torso; fight it by keeping your bracing tight so the movement stays in the hip, not the spine.
Rep Execution
Drive through both heels, but think of the elevated side as the primary and the flat side as the support. At the top, squeeze the elevated glute hard โ the one that had to travel further to get there. Hold for one count. That pause matters more here than in a standard thrust because the elevated side has more to lose on the eccentric if you rush it.
Come down with control on the elevated side. The slower you lower, the more you're taxing the glute in the stretched position โ which is where research consistently suggests hypertrophy stimulus is high.
Pro tip
Start with bodyweight only for 2-3 sets to get your proprioceptive feel for the asymmetry. Then add a barbell. Most people find they're immediately weaker than their standard hip thrust load โ this is expected and correct. Drop your load by roughly 20-30% to start.
Who This Is Specifically For
People with a notable glute asymmetry. If one side is visibly behind the other and single-leg work hasn't fixed it, unilateral foot elevation on the lagging side adds range and time under tension in a way that pure single-leg work doesn't. You're not just isolating the side โ you're loading it with a mechanical disadvantage that forces adaptation.
People who've stalled on hip thrust progression. If you've been adding weight to your bilateral hip thrust for months and aren't seeing new development, this is a variation that provides a novel stimulus without requiring you to go heavier. Same glutes, different angle, different fiber recruitment, different result.
People who sit at a desk all day. Anterior pelvic tilt from prolonged sitting tends to affect one side more than the other (usually whichever leg you cross over). The asymmetry this creates in hip flexor tension leads to asymmetric glute firing patterns. Unilateral foot elevation forces a corrective range of motion on the tighter side.

This isn't a replacement for bilateral hip thrusts โ it's a supplemental variation. The bilateral thrust lets you load heavy, practice the movement pattern at intensity, and build the base. Unilateral foot elevation is what you use to develop the tissue that the bilateral version missed and to address the imbalances that bilateral loading creates over time.
A practical structure:
- Main lift: Barbell hip thrust (bilateral, heavy, 3-4 sets of 6-10)
- Accessory: Unilateral foot elevation hip thrust (moderate load, 3 sets of 8-12 per side, elevated side first)
Running them back-to-back in the same session works well because the bilateral work pre-fatigues the glutes broadly, and the elevation variation then forces quality recruitment from a fatigued but specific position.
If you want to try this without a barbell for a few sessions while you get the mechanics down, a resistance band looped over the hips works fine.

Your glutes are not a single, undifferentiated slab of muscle that fires uniformly every time you do a hip thrust. They're a layered, regionally organized tissue with distinct fiber populations that respond differently to loading angle, range of motion, and pelvic position. Bilateral training hits a lot of that tissue. It doesn't hit all of it.
Unilateral foot elevation is one of the cheapest interventions in glute training โ it costs you a weight plate and about thirty seconds of setup โ and it delivers a meaningfully different stimulus by manipulating the one variable most people never think to adjust: where the pelvis starts relative to where it needs to end up.
