The cable stack has a pin on the side that lets you move the pulley from ankle height to somewhere around your ear. Most people set it once, forget it exists, and wonder why their cable work feels kind of... fine. Not great. Not targeted. Just fine. That pin is one of the most underused variables in the entire gym, and it is quietly determining whether your glutes are working or your lower back is compensating.
This is not a minor detail. Pulley height changes the direction of resistance relative to your body, which changes the moment arm at your hip joint, which changes the mechanical advantage your glutes have across the range of motion. If none of that sentence meant anything to you yet, it will by the end of this post. And then you will go to the gym and adjust the pin and feel like you discovered a cheat code.
Why Direction of Resistance Is Everything
Your glutes are hip extensors. Their primary job is to drive your femur backward relative to your pelvis โ or your pelvis forward relative to a fixed femur, depending on how you're moving. The muscle produces force most effectively when the resistance is pulling against that exact motion.
Here's the problem: a cable attached at a fixed point doesn't pull in the same direction throughout the whole rep. As you extend your hip, the angle between the cable and your thigh changes. The moment the cable is no longer roughly perpendicular to your thigh, you're losing mechanical tension on the glute. The muscle is still moving, but the load is running mostly along the limb rather than across it โ and that matters a lot less for hypertrophy.
Pulley height is how you control what part of the range of motion gets the best tension. And for most people doing cable kickbacks, cable pull-throughs, or standing cable hip extensions, the pulley is in the wrong spot for the wrong exercise.

Low Pulley: Where Most People Live (and Why It's Only Half the Story)

That means the early part of the movement (hip in a more flexed position) has solid resistance, but as you reach full hip extension and the cable starts pulling mostly downward along your leg, the tension drops off significantly.
For cable kickbacks from a low pulley, this is actually the common setup because the mid-range of hip extension โ where the glute is in a moderately stretched position โ does get loaded reasonably well. The problem is that you lose tension near lockout, right when the glute is shortening toward its peak contraction.
Low pulleys also bias cable pull-throughs heavily toward the hamstrings and lower back when people aren't hinging deeply enough, because the cable is pulling down and back rather than forward and low through the hips. This is why a lot of pull-throughs end up looking like someone trying to stand up from a lawn chair rather than a hip hinge.
What to actually do with a low pulley:
Use it when you want to emphasize the stretched position of the glute โ mid to lower range of hip extension. Pair it with a slow eccentric. Deficit hip hinges and cable kickbacks where you start with more hip flexion benefit from this setup.
High Pulley: The Setup People Ignore and Shouldn't
Moving the pulley up โ chest height or above โ completely changes the problem. Now the cable is pulling forward and down from above, which means it's pulling against hip extension throughout a larger portion of the top range. Standing hip extensions and cable kickbacks from a high pulley load the glute harder as you approach lockout, which is exactly where the glute medius and upper glute fibers can contribute most.
High pulley setups also make more sense for face-down cable kickbacks on a bench, where the cable runs along the shin toward the hip. That geometry loads the end range of extension โ the part most people never actually achieve tension in โ and it's one of the reasons this variation tends to produce a harder glute contraction than its low-pulley equivalent.
The catch: high pulleys demand better anterior core control. If your core can't hold your pelvis steady against that forward-pulling load, your lower back is going to arch to compensate, and the exercise turns into a lumbar extension drill. Congratulations, you've just designed a lower back injury.

Set the cable at hip height and something interesting happens: you create a line of pull that's more horizontal throughout the range of motion โ which maximizes tension in the mid-range of hip extension, roughly 20 to 45 degrees past neutral. That's prime glute territory.
Mid-pulley positions work exceptionally well for lateral hip abduction exercises, where you're pulling the leg out to the side rather than back. The resistance is perpendicular to the movement for more of the range, and glute medius loading improves meaningfully compared to using a low pulley for the same movement.
For straight hip extension, a mid-height pulley is a reasonable compromise if you're doing kickbacks with the hips relatively neutral โ not kicking from a deeply flexed start position and not trying to load end-range lockout specifically. It's the "do everything reasonably well" setting.

A practical test: set up for your cable exercise and pause at three points in the rep โ start, mid, and end. At each point, check whether the cable is roughly perpendicular to your thigh. If it's running mostly parallel to your leg at any point, you're losing tension. Adjust the pulley up or down until you minimize that problem across the range you care about most.
Matching Pulley Height to Goal, Not Habit
Here's a simple framework that doesn't require a PhD:
You want peak contraction emphasis (glute squeeze at the top)? Go higher. The cable should be creating resistance as you approach lockout, not before it.
You want stretch-position loading (glute under tension when lengthened)? Go lower. The cable should be pulling against you when your hip is more flexed and the glute is in a stretched position.
You want even loading across the whole rep? Adjust to mid-height and accept that "even" often means "not maximally challenging at any specific point" โ which is fine for general development.
You're doing pull-throughs for hamstring-glute integration? The low pulley wins here because you need the cable to run between your legs and create forward pull through the hip hinge. That movement isn't about the top range anyway โ it's about the hinge.

A Quick Note on Attachments
Pulley height doesn't work in isolation from the attachment you're using. An ankle cuff creates a longer moment arm than a rope attached at the knee (if you're using a bench variation), which amplifies the effect of the cable angle. A rope handle for pull-throughs gives you more freedom to control your hinge depth. These variables compound. Getting the height right with a bad attachment is still leaving results on the table.
